The Healthy Fats Your Body Is Begging For After 40

If you grew up in the low-fat era, this might feel counterintuitive: eating more fat can actually help you lose fat, protect your heart, and feel sharper after 40. But before you side-eye that avocado, hear us out — the science has come a long way since the 1990s.

After 40, your hormones shift. Oestrogen drops, cortisol creeps up, and your body becomes more insulin-sensitive in ways that don't always work in your favour. Healthy fats aren't just "allowed" — they're essential. They help your body absorb vitamins, produce hormones, protect your joints, and keep your brain firing on all cylinders.

Here's your complete guide to the fats that actually serve you — and how to weave them into your meals without overthinking it.

Why Fat Matters More After 40

Fat isn't just fuel. It's a building block for every cell membrane in your body, including your brain (which is roughly 60% fat). It's the raw material your body uses to produce oestrogen, progesterone, and testosterone — hormones that are already declining in your 40s and beyond.

When you cut fat too low, you don't just feel hungry. You can experience dry skin, thinning hair, brain fog, mood swings, poor sleep, and stubborn weight gain — particularly around the midsection. Sound familiar? Many women blame age when the real culprit is a diet that's still stuck in the fat-free past.

The key isn't eating less fat. It's eating the right fats.

The Best Healthy Fats for Women Over 40

1. Avocado

Avocado is loaded with monounsaturated fat (oleic acid), which supports heart health and helps reduce inflammation. It's also rich in potassium — more than a banana — which helps regulate blood pressure. One half of an avocado gives you about 15 grams of healthy fat plus fibre that keeps you full for hours.

Try it on toast, blended into smoothies, mashed into dressings, or simply sliced alongside your eggs at breakfast.

2. Extra Virgin Olive Oil

The backbone of the Mediterranean diet — and for good reason. Extra virgin olive oil is packed with polyphenols, powerful antioxidants that protect your cells from oxidative damage. Studies consistently link olive oil consumption with lower rates of heart disease, reduced inflammation, and better cognitive function as we age.

Use it generously on salads, drizzle it over roasted vegetables, or use it as your go-to cooking oil at medium heat. Aim for at least one to two tablespoons daily.

3. Oily Fish (Salmon, Sardines, Mackerel)

Oily fish are the richest natural source of omega-3 fatty acids — specifically EPA and DHA. These fats are profoundly anti-inflammatory, support brain health, improve mood, and protect your cardiovascular system. After 40, when inflammation tends to increase and joint stiffness creeps in, omega-3s become even more important.

Aim for two to three portions of oily fish per week. If you don't eat fish, consider an algae-based omega-3 supplement.

4. Nuts and Seeds

Almonds, walnuts, cashews, chia seeds, flaxseeds, and pumpkin seeds are all excellent sources of healthy fats, fibre, and minerals. Walnuts are particularly noteworthy — they're one of the few plant sources of alpha-linolenic acid (ALA), an omega-3 fat that supports brain and heart health.

A small handful (about 30 grams) makes a perfect snack. Sprinkle seeds on porridge, yoghurt, or salads for an easy nutrient boost.

5. Eggs

Eggs got a bad reputation in the low-fat era, but they've been thoroughly rehabilitated. The yolk — yes, the yolk — contains choline (critical for brain health and liver function), vitamin D, B vitamins, and healthy fats. One to two whole eggs daily is perfectly healthy for most women.

Boil them for meal prep, scramble them with vegetables, or poach them over avocado toast for a double dose of healthy fat.

6. Dark Chocolate

Good news: dark chocolate (70% cocoa or higher) is a legitimate source of healthy fat. It's rich in oleic acid (the same fat found in olive oil), plus flavonoids that support heart health and improve blood flow. It also contains magnesium, which many women over 40 are deficient in.

A couple of squares after dinner is plenty. Choose quality over quantity — look for minimal added sugar.

7. Coconut (in Moderation)

Coconut contains medium-chain triglycerides (MCTs), a type of saturated fat that your body processes differently — it's absorbed quickly and used for energy rather than stored. Coconut oil, coconut cream, and desiccated coconut can all have a place in your diet, but moderation matters here because it is higher in saturated fat than the other sources on this list.

Fats to Limit or Avoid

Not all fats are equal. While the fats above actively support your health, some work against you:

Trans fats are the worst offenders. Found in some processed baked goods, margarine, and deep-fried foods, trans fats increase LDL (bad) cholesterol, lower HDL (good) cholesterol, and drive inflammation. Check labels — if you see "partially hydrogenated oil," put it back.

Highly processed seed oils (soybean, corn, sunflower, canola in their refined forms) are high in omega-6 fatty acids. While some omega-6 is necessary, the modern diet is heavily skewed toward omega-6 and away from omega-3, which promotes chronic inflammation. Cook with olive oil or avocado oil instead.

How Much Fat Should You Eat?

For most women over 40, fat should make up roughly 25 to 35 percent of your daily calories. If you're eating around 1,800 calories a day, that's about 50 to 70 grams of fat. That might sound like a lot if you've been counting fat grams for decades — but it's what your body actually needs to function well.

Focus on including at least one source of healthy fat at every meal. That could be half an avocado with breakfast, a drizzle of olive oil on your salad at lunch, and a piece of salmon at dinner. Add a small handful of nuts as a snack and you're there — without any complicated tracking.

Easy Swaps to Get More Healthy Fats

Making the shift doesn't require a diet overhaul. Small, practical swaps make a real difference:

  • Swap low-fat yoghurt for full-fat Greek yoghurt (more satisfying, fewer added sugars)
  • Swap margarine for real butter or olive oil
  • Swap processed snack bars for a handful of mixed nuts
  • Swap flavoured salad dressings for olive oil and lemon
  • Swap white rice for a grain bowl topped with avocado and seeds

The Bottom Line

Fat is not the enemy. The right fats are some of the most powerful tools you have for managing your weight, protecting your heart, supporting your hormones, and keeping your brain sharp after 40. Stop fearing the yolk, embrace the avocado, and drizzle that olive oil without guilt.

Your body after 40 doesn't need less fat. It needs better fat — and plenty of it.
