Here's a little truth that changes everything once you hit 40: most of us aren't eating nearly enough protein, and the gap usually shows up between meals. We do reasonably well at breakfast, lunch and dinner, then reach for whatever's quick and crunchy in the afternoon — and that's a golden opportunity going begging.

Protein is the nutrient that protects your muscle, steadies your blood sugar, and keeps you feeling full and satisfied so those 3pm cravings don't run the show. And the wonderful news is you don't need to cook a thing. Let me give you my favourite grab-and-go, high-protein snacks — the ones I keep on hand so eating well is the easy option. Why protein snacks matter more after 40

From our forties onwards we gradually lose muscle — a process called sarcopenia — unless we actively work to hold onto it. Two things protect that precious muscle: strength training, and eating enough protein spread across the day. Most women I work with are surprised to learn they should be aiming for roughly 25–30g of protein per meal, and that a protein-rich snack or two makes hitting that daily total so much easier.

Beyond muscle, protein is your secret weapon against energy crashes and cravings. It digests slowly, keeps your blood sugar steady, and tells your body you're genuinely satisfied. Swap a biscuit for a protein snack and you'll often find that afternoon slump simply melts away.

My favourite no-cook, high-protein snacks

Every one of these is quick, portable and needs zero cooking. I've popped the rough protein amounts beside each so you can mix and match to suit you.

  • Greek yoghurt (170g pot) — around 15–17g. Add berries and a few nuts and you've got a mini meal. Choose plain and add your own fruit to skip the added sugar.
  • Cottage cheese (half a cup) — around 12–14g. Deliciously creamy with tomato and black pepper, or with a little fruit if you prefer it sweet.
  • Two boiled eggs — around 12g. Boil a batch at the start of the week and they're ready whenever hunger strikes.
  • A handful of edamame (half a cup) — around 9g. Buy them frozen, defrost, sprinkle with a little salt. Brilliantly moreish.
  • String cheese or a couple of cheese cubes — around 7–8g. The ultimate handbag snack.
  • Hummus with veggie sticks — around 5–6g (more if you choose a higher-protein hummus). Satisfying, crunchy and full of fibre too.
  • A small handful of almonds — around 6g. Also full of healthy fats and lovely for your heart.
  • Roasted chickpeas — around 7g per half cup. Crunchy, savoury, and a fabulous swap for crisps.
  • Beef or turkey jerky (a small pack) — around 9–12g. Look for lower-sugar versions. Perfect for handbags and car journeys.
  • A ready-made protein shake or high-protein milk — around 20–30g. The fastest option of all on a hectic day.
  • Tinned tuna or salmon on a couple of oatcakes — around 15g. Keeps a tin in the cupboard feeling gourmet.
  • A protein ball or high-protein bar — around 10–15g. Handy, but check the label and choose one that's genuinely protein-rich rather than a chocolate bar in disguise.

Easy ways to build a bigger snack

If you want a snack that truly holds you until dinner, pair a protein with a little fibre or healthy fat. A few of my go-to combinations:

  • Greek yoghurt + berries + a sprinkle of almonds
  • Cottage cheese + cucumber + cherry tomatoes
  • Apple slices + a boiled egg
  • Hummus + carrot and pepper sticks + a few olives
  • Cheese + a handful of grapes + a few walnuts

A little planning goes a long way

The secret isn't willpower — it's having the right foods within easy reach. Once a week, spend ten minutes setting yourself up to win: boil a batch of eggs, portion nuts into small bags or pots, wash and chop some veggie sticks, and make sure there's yoghurt, cottage cheese and hummus in the fridge. When the good choice is the easy choice, you'll reach for it without a second thought.

Keep a couple of shelf-stable options in your handbag and car too — a pack of nuts, some jerky, a protein bar — so you're never stuck relying on a service-station chocolate bar when hunger hits.

Little and often

You don't need to overhaul everything at once. This week, simply pick two or three of these snacks and keep them stocked. Notice how much steadier your energy feels, how those cravings quieten down, and how much easier it becomes to hit your protein target without even thinking about it.
